There is no difficult climbing on the standard routes, but you walk several days in a row, gain height to 5895m, sleep in a tent or a shared hut, and spend summit night out in the cold. The main aim of training is to teach the body to work regularly without fully recovering in between.<\/p>\n<p>No training plan guarantees acclimatisation. A physically strong person can meet altitude sickness too. But a good aerobic base, strong legs, stability on uneven paths and being used to a rucksack all free up capacity for adapting to height.<\/p>\n<h2>The short answer<\/h2>\n<ul>\n<li>Start systematically 10-12 weeks out, not a few days before<\/li>\n<li>The main work is long walks, ascents and moderate aerobic training<\/li>\n<li>Strength work builds the legs and the trunk, but does not replace days on your feet<\/li>\n<li>Train your boots, rucksack, poles and nutrition along with your body<\/li>\n<li>Ease off and recover for 7-10 days before the flight<\/li>\n<\/ul>\n<h2>What the route actually asks of you<\/h2>\n<p>Most days involve several hours of walking with a day sack. The surface changes from wet forest path to rock and high-altitude desert. On the descent after the summit the legs take a great deal of eccentric loading, so treadmill sessions alone are not enough.<\/p>\n<p>Summit day starts in the night and ends with a long descent. You move slowly but for a long time, in the cold and short of sleep. Speed matters less here than the ability to keep working and stay alert for many hours.<\/p>\n<h2>A basic 12-week plan<\/h2>\n<p>Weeks 1-4 establish regularity. Three or four aerobic sessions at moderate intensity, one long walk and two short strength sessions give you the base. The load grows gradually, with no attempt to make up for months without exercise in a single week.<\/p>\n<p>Weeks 5-8 add ascents, stairs and longer days out. Once a week it is worth walking for several hours over rough ground with the rucksack and poles you will have on the mountain. Add weight only if your joints and back are taking it comfortably.<\/p>\n<p>Weeks 9-10 become specific: two walking days back to back show how the body copes without full recovery. Week 11 reduces the overall volume, and week 12 leaves light activity, sleep and recovery. Most of the work should let you speak in short phrases without gasping. Constantly racing at high intensity adds fatigue and imitates a slow high-altitude pace poorly.<\/p>\n<p>If you have hills or stairs within reach, use the height gain. On flat ground, steps and an inclined treadmill help. Descent needs training too, because after the summit it becomes a test in its own right.<\/p>\n<h2>Strength work<\/h2>\n<p>What matters is squats within your own technique, lunges, step-ups, pulling movements, calf raises and trunk exercises. The aim is stability, not a record weight. Technique and the absence of pain count for more than the number of repetitions.<\/p>\n<p>Single-leg exercises help prepare the legs for uneven paths. The trunk stabilises the rucksack, and strong glutes take load off the knees. If you have an injury, put the programme together with a doctor or a rehabilitation specialist.<\/p>\n<h2>Training your equipment<\/h2>\n<p>Break your boots in on long days out. Check your socks, insoles, lacing system and how your feet feel after several hours. New boots in an airport box should not meet your feet for the first time on Kilimanjaro.<\/p>\n<p>Use your training to set up your rucksack and poles, learn to pull waterproof overtrousers on over your boots, work a head torch and drink on the move. Making these things automatic saves energy in the dark and in the rain.<\/p>\n<p><strong>A control check on fitness<\/strong><\/p>\n<p>Three or four weeks before the flight, a long day out over rough ground is useful \u2014 one after which a quiet walk the next day is possible without much pain. It is not an official standard but a check on everyday readiness.<\/p>\n<p>The warning signs are recurring pain in a knee, an ankle or the back, an inability to recover over several days, disturbed sleep and a sharp drop in what you can do. They are not to be masked by training harder.<\/p>\n<p><strong>Route and level of preparation<\/strong><\/p>\n<p><a href=\"https:\/\/mountainguides.pro\/tours\/climbing\/climb-kilimanjaro-lemosho\/\">Lemosho<\/a> gives seven days on the mountain and is usually the better fit for a first experience of altitude. <a href=\"https:\/\/mountainguides.pro\/tours\/climbing\/kilimanjaro-machame\/\">Machame<\/a> is tighter, and <a href=\"https:\/\/mountainguides.pro\/tours\/climbing\/kilimanjaro\/\">Marangu<\/a> in its basic version is the quickest. A short route does not remove the need to train; it raises the demands on the fitness you start with.<\/p>\n<p>If people in the group differ widely in their preparation, a <a href=\"https:\/\/mountainguides.pro\/private-kilimanjaro-climb\/\">private programme<\/a> lets you discuss an extra day and a pace of your own. But no guide can turn a physically unprepared person into a prepared one over the course of a trip.<\/p>\n<h2>Sleep, nutrition and recovery<\/h2>\n<p>Training only works alongside sleep and food. Do not start a severe weight-loss regime before an expedition. Your body will need the energy, and a deficit raises the risk of fatigue and injury.<\/p>\n<p>The last week is for recovery, checking documents and packing. Flying out after a hard session with inflamed muscles is a poor way to start a route lasting several days.<\/p>\n<p><strong>What a working training week looks like<\/strong><\/p>\n<p>Preparation is built on regularity, not on occasional maximal efforts. In an ordinary week it is worth combining two moderate aerobic sessions, one long walking session, two short strength sessions and a recovery day. The exact volume depends on the fitness you start with, on age, health and the time left before the trip. With a chronic condition, the load is agreed with a doctor and a qualified coach.<\/p>\n<p>The main training for Kilimanjaro is long walking. Use stairs, hills or an inclined treadmill and build up the time on your feet gradually. Speed is secondary: what matters is holding an even pace, drinking and eating on the move, using poles and not falling apart by the end of the day. Rucksack weight is added gradually, without trying to reproduce the maximum load straight away.<\/p>\n<p>The strength part supports the knees, the pelvis and the trunk. It can include squats within your own technique, lunges, step-ups, calf raises, pulling movements and trunk stability work. The aim is not a record weight but control of the movement and the ability to go up and down repeatedly without losing technique.<\/p>\n<h2>A specific rehearsal a month before you leave<\/h2>\n<p>Three or four weeks before the trip, do two walking days back to back. Make the first day a long route, and go out again the next day for several hours at a moderate pace. That pairing shows how the body recovers by the following morning, and it brings out problems with boots, socks, food and rucksack. Reduce the volume over the last seven to ten days before you leave: accumulated fatigue does not improve acclimatisation.<\/p>\n<h2>Mistakes in the final weeks<\/h2>\n<p>The commonest mistake is to increase the load sharply before departure. The body has no time to become fitter, but the risk of inflamed tendons, sore knees and under-recovery goes up. The second mistake is to replace walking entirely with running or the gym. General fitness matters, but the feet, the boots and the muscles you descend on adapt during long periods of walking and nowhere else.<\/p>\n<p>Do not treat altitude masks as a promise of acclimatisation: they do not reproduce the profile of an ascent and they do not entitle you to shorten the route. Hypoxic training requires professional supervision and is no substitute for gaining height gradually. Do your last hard session well in advance, after which sleep, easy movement and staying uninjured become the priority.<\/p>\n<p>If you have a cold, a fever, a flare-up of a chronic condition or a new pain, do not hide it from the office and the guide. The decision about travelling is better taken with a doctor before the international flight than at the first camp.<\/p>\n<p><strong>Where to start.<\/strong><\/p>\n<p>The first week is better used for taking stock than for setting records. Walk a long route with a day sack, and note the time, your heart rate, how you felt and how your legs were the next day. Check whether you can walk uphill steadily without constantly tipping into maximum effort. If one session takes several days to recover from, start with volume and regularity rather than with high intensity.<\/p>\n<p>Preparation should not copy summit night literally. Night sessions and deliberate sleep deprivation create no altitude adaptation. The task is to arrive at the start fit, healthy and rested. Lack of sleep, injury and infection before the flight all eat into the reserve your body will need at altitude.<\/p>\n<p><strong>Three stages of the training cycle.<\/strong><\/p>\n<p>The first stage builds the habit of regular aerobic work. Brisk walking, easy running, cycling, skiing, stairs and climbing on rough ground all suit. The intensity should let you control your breathing and recover in time for the next session. One heroic effort a week is worse than four consecutive sessions that do not wreck your routine.<\/p>\n<p>The second stage increases duration and adds pairs of days. What matters for Kilimanjaro is the ability not only to walk well on Saturday but to work again on Sunday. One weekend day can be made long, the other shorter and easier. That format teaches you to move against a background of moderate fatigue without turning every session into an ordeal.<\/p>\n<p>In the third stage the sessions start to resemble the real thing: the same boots, socks, poles and rucksack, eating on the move, practising changes of layer. Reduce the volume 7-10 days before the flight. You cannot lose fitness in that time, but arriving at the mountain with an inflamed knee or chronic sleep debt is entirely possible.<\/p>\n<p><strong>Going up and coming down ask for different work.<\/strong><\/p>\n<p>On the way up the limiting factors are usually breathing and general endurance. On the way down the front of the thigh, the knees and the muscles that stabilise the foot take much more load. Training only on a flat treadmill therefore leaves a gap. You need stairs, hills or a safe machine with an incline, and where possible controlled descents on uneven ground.<\/p>\n<p>Strength work supports walking but does not replace it. Movements for the legs, the glutes, the calves and the trunk, done with good technique, all help. Weight and volume are chosen to suit the person. With joint, heart or lung conditions, the programme is agreed with a doctor and with a coach who knows the limitations you are starting from.<\/p>\n<p><strong>How to build up rucksack weight.<\/strong><\/p>\n<p>On the route you carry a day sack, not the whole expedition load. Training with excessive weight therefore gives you no advantage if it wrecks your gait. Start with the set of things you will genuinely have to hand: water, an insulating layer, waterproofs, a snack, a first-aid kit and small items. Add weight gradually, and only once your back and shoulders take long walks comfortably.<\/p>\n<p>The rucksack should be adjusted before the trip. The hip belt takes part of the load, the shoulder straps do not dig in, and the things you need are packed predictably. It is worth packing the whole set a few times in the rain or in the dark. What is valued on Kilimanjaro is not only strength but the ability to get a jacket, gloves or a torch out quickly without leaving the whole group standing in the cold.<\/p>\n<p><strong>Food, water and recovery in training.<\/strong><\/p>\n<p>Long sessions let you test more than your legs. Take the snacks you are used to and see what you still want to eat after several hours of walking. Practise drinking regularly without forcing down more than you need. Check whether the drink or bar you have chosen upsets your stomach. Appetite can drop at altitude, so familiar food and a routine you understand are particularly useful.<\/p>\n<p>After a session, food, sleep and gentle recovery matter. Constant tiredness, worsening sleep, irritability and a drop in your performance at work can all mean the volume is growing faster than your adaptation. In that state another hard session does not make you stronger. The plan needs adjusting \u2014 and with unusual symptoms, see a doctor.<\/p>\n<p><strong>The control rehearsal.<\/strong><\/p>\n<p>Three or four weeks before the flight, do two walking days back to back. The first should be long, the second moderate. Use the boots and rucksack you will take, and if the weather suits, test your rain and warm layers. The aim is not maximum height gain but answers to practical questions: are you getting blisters, do your knees hurt, is there enough food, is drinking convenient, and does your working pace hold up on the second day?<\/p>\n<p>If the rehearsal has turned up a problem, there is still time to change socks, re-adjust the rucksack, see a specialist or alter the training plan. Buying new boots in the last week is risky: even the right model has to be tested on a long walk.<\/p>\n<p><strong>Readiness for altitude cannot be proved by training at sea level.<\/strong><\/p>\n<p>Being fit improves how you cope with the load, but it does not guarantee freedom from altitude sickness. Previous successful experience at altitude is useful information, but your reaction can differ on another trip. So even a well-prepared person still chooses a sensible duration, walks slowly, reports symptoms and accepts the guide&#8217;s decision.<\/p>\n<p>It matters to arrive at the start not only strong but honest about your condition. If a fever, a marked cough, an injury or a flare-up of a chronic condition has appeared before the flight, tell the team and get a medical decision. Losing a trip is unpleasant, but trying to start a high-altitude route while ill can have far more serious consequences.<\/p>\n<p><strong>The last week before the flight.<\/strong><\/p>\n<p>The final week is for sleep, ordinary activity and calmly checking your kit. There is no need to make up missed sessions. A hard test run, a race or a new strength routine at this point brings fatigue and a risk of injury without producing any noticeable fitness by the start.<\/p>\n<p>Keep to your usual diet and do not experiment with a strict one. Check your documents, insurance, medication and hand luggage. A change of time zone and a long flight are already a load, so arriving immediately before the start of the route leaves less time to recover and to sort out any problem with your baggage.<\/p>\n<p><strong>Preparing for rain and cold.<\/strong><\/p>\n<p>It is worth training in more than perfect weather. A safe day out in the rain lets you test your waterproofs, your packing and your ability to change layers. A session in the cold shows whether you can work the poles and the rucksack in gloves. That said, there is no point in getting deliberately chilled: the aim is to test the system, not to harden yourself at any cost.<\/p>\n<p>After every rehearsal, write down the specific conclusions. Which socks rubbed, how much water you drank, what went uneaten, where the waterproof was packed, how your knees felt on the descent. A diary like that turns general motivation into practical readiness.<\/p>\n<h2>Frequently asked questions<\/h2>\n<p>Below are short answers to common questions on preparing for a Kilimanjaro climb. They add to the discussion above but do not replace checking the conditions of a particular departure.<\/p>\n<p><strong>Do you need to be able to rock climb<\/strong><\/p>\n<p>On Lemosho, Machame and Marangu no technical rock climbing is required. Endurance, stability and the ability to keep walking for a long time matter more.<\/p>\n<p><strong>Is running three times a week enough<\/strong><\/p>\n<p>Running helps your aerobic fitness, but it is worth adding long walks, height gain, strength work and training with a rucksack.<\/p>\n<p><strong>Can you prepare in a month<\/strong><\/p>\n<p>If you already have a base, a month will help make the preparation more specific. Starting from nothing and increasing the load sharply is risky.<\/p>\n<p><strong>Do you need altitude training<\/strong><\/p>\n<p>Previous experience of altitude is useful but not essential. The body&#8217;s reaction changes, so even an experienced participant has to watch for symptoms.<\/p>\n<p><strong>When to stop hard training<\/strong><\/p>\n<p>Volume is usually reduced 7-10 days before the flight.
